Rest Between Sets: Why 90 Seconds Isn't Always Right
"Rest 90 seconds between sets" is the most repeated instruction in strength training, and it is correct for maybe one training goal out of three. Rest interval is not a courtesy pause between the sets that matter โ it is itself a training variable, and the right number depends entirely on what the set was for.
Why rest length isn't universal
Different rep ranges tax different energy systems, and each system recovers at a different rate:
- Heavy, low-rep work (1โ5 reps) draws on the phosphocreatine system, which replenishes quickly but needs the nervous system to recover too โ that takes longer than the muscle does.
- Moderate, hypertrophy-range work (6โ12 reps) relies more on stored glycogen and produces metabolic byproducts that need partial clearance before the next set can be equally productive.
- High-rep, endurance-range work (15+ reps) is deliberately trained in a fatigued state โ the whole point is working while the system is still taxed, so short rest is the goal, not a compromise.
Rest the wrong amount for the goal and you get a worse version of a different workout: too little rest on a heavy set turns a strength session into an endurance one by accident; too much rest on a metabolic set removes the fatigue the exercise was supposed to create.

"Rest until you feel ready" is a trap
Perceived readiness is a poor guide to actual recovery. Heart rate and breathing normalize well before the phosphocreatine system has fully replenished, which is why a set can feel "fine" to start and still come up short on reps compared to a properly rested attempt. The opposite trap is just as common: feeling anxious or impatient shortens rest on hypertrophy work, quietly turning a muscle-building session into a worse cardio session, set after set, without ever being a conscious decision.
A fixed, timed rest removes the guesswork and โ just as importantly โ removes the drift. Without a clock, rest periods tend to creep shorter as a session goes on and fatigue makes standing around feel less appealing, which is precisely when the heaviest sets of the session need their full recovery most.
Adjusting the defaults
- Compound vs. isolation โ a heavy squat or deadlift taxes far more of the body than a bicep curl at a similar relative intensity. Give compounds the longer end of the range and isolation work the shorter end, even within the same rep bracket.
- Approaching failure โ sets taken close to or to muscular failure need meaningfully more recovery than sets stopped a few reps short, regardless of rep range. A failure set on hypertrophy work can reasonably borrow rest time from the strength range above.
- Training age and conditioning โ a well-conditioned lifter recovers faster between sets than a beginner at the same relative load. If reps are consistently dropping off across a rest-matched session, that's a signal to lengthen rest, not to blame the exercise.
- Time-constrained sessions โ when the goal is fitting a full workout into limited time, supersetting non-competing muscle groups (e.g. pushing and pulling movements) preserves most of the training effect while using far less total rest than resting fully between every set. At that point you're effectively running a HIIT-style circuit, and an interval timer with fixed work/rest phases handles the repeating structure better than resetting a single countdown by hand.
A practical protocol
- Decide the rep range for the exercise before you start, and let that set the rest โ not the other way around.
- Start the rest timer the moment the bar is racked, not when you've finished chatting or checking your phone.
- Use the low end of the range on lighter accessory work and the high end on your heaviest compound lift of the day.
- If your rep count is falling more than a rep or two across sets at the same weight, lengthen rest before you reduce the load.
Common mistakes
The same 60 seconds for every exercise
A flat rest period regardless of load is the single most common error in gym programming โ it's convenient to remember and wrong for at least two of the three rep ranges in most sessions.
Resting too long on accessory work
Five minutes between sets of lateral raises isn't giving the muscle anything extra; it's mostly extending the session for no training benefit. Match the rest to the demand of the specific exercise, not to a single number for the whole workout.
Not resting enough on your heaviest lift
Cutting rest short on a near-maximal squat or deadlift to "keep the session moving" is the opposite of where to save time โ it's the set most sensitive to incomplete recovery, and the one where a shortened rest costs the most in bar speed and reps.
