EMOM, AMRAP, For Time: CrossFit Clock Formats Explained

Walk into a class and hear "12-minute AMRAP" or "EMOM for 20" and, if nobody explains it, you're left guessing what the clock is actually going to do to you. These acronyms describe four genuinely different relationships between you, the work, and the clock — and mixing them up changes both how hard the session is and how you should pace it.

EMOM — Every Minute On the Minute

Start a set piece of work at the top of every minute. Finish it, and whatever time is left in that minute is your rest. Finish faster, rest longer; finish slower, rest less. The clock never stops — it just keeps ticking over to the next minute, on the minute, for the programmed duration.

Example: EMOM 12 — 10 burpees, every minute, for 12 minutes.
If you finish the burpees in 35 seconds, you get 25 seconds of rest before the next minute starts. If you take 55 seconds, you get 5.

EMOMs are self-pacing in a sneaky way: go too hard early and your rest evaporates by minute 6, which is usually the point — it punishes an unsustainable pace in real time rather than at the end.

AMRAP — As Many Rounds (or Reps) As Possible

A fixed time cap, and you move through a set circuit of exercises continuously, counting how many full rounds — or, in some formats, total reps — you complete before the clock stops you. There is no built-in rest; recovery only happens if you choose to slow down, which costs you rounds.

Example: AMRAP 15 — 5 pull-ups, 10 push-ups, 15 air squats.
Score is written as rounds + leftover reps, e.g. "7 rounds + 8 reps." Two athletes doing the identical circuit are compared directly by that score.

AMRAPs reward pacing discipline the way distance running does — start conservatively enough that round 3 looks like round 12, and the score is almost always higher than going out at round-1 pace and collapsing by round 5.

For Time — a fixed amount of work, as fast as possible

The inverse of an AMRAP: the work is fixed and the time is what you're racing. Complete the prescribed rounds or reps and stop the clock; your score is the time on the watch when you finish. Most For Time workouts carry a time cap so a struggling athlete still has an endpoint.

Example: For Time, 21-15-9 — thrusters and pull-ups (the workout "Fran"), 20-minute cap.
Score is your finishing time, e.g. "6:42," or "20:00 cap" if you didn't finish.

This is the format where pacing mistakes are least forgiving — going out too hard doesn't cost you rest, like an EMOM, or rounds, like an AMRAP; it costs you the ability to move at all for the back half.

RFT — Rounds For Time

A close cousin of For Time: a fixed number of rounds of a circuit, completed as fast as possible, rather than a single fixed rep scheme.

Example: 5 RFT — 400m run, 15 kettlebell swings, 10 box jumps. Five full rounds, one score: total time.

Common mistakes

Pacing an AMRAP like a For Time

There's no reward for finishing an AMRAP early — the clock doesn't stop until the cap does. Going out at a pace you can't hold for the full duration just means slower rounds later, not a faster finish.

Pacing a For Time like an AMRAP

The reverse mistake: holding back in a For Time workout because "there's more time on the clock" ignores that your score is the clock. Every second saved matters, unlike an AMRAP where only whole rounds and reps count.

Not knowing the cap until you're inside it

Time caps change strategy. A 12-minute AMRAP where you know the cap up front lets you plan a negative or even pace. Finding out the cap mid-workout means you were pacing blind.

The short version

EMOM fixes the work-per-minute and lets rest vary. AMRAP fixes the total time and scores the work you fit inside it. For Time and RFT fix the work and score the time it took. Four different games from the same building blocks — know which one you're in before the clock starts, because the right pacing strategy is different for each.
