How to Time Interval Running: 300m, 400m and 800m Splits
Track intervals fail for one of two reasons: the pace is wrong, or the recovery is wrong. Both are fixable with arithmetic done once, before you start, rather than guessed rep by rep while you're breathing hard on the infield.
Why running intervals are timed differently from HIIT
A HIIT circuit or a Tabata round is built around a duration โ 20 seconds, 40 seconds โ regardless of how far you travel in it. Track intervals are the opposite: the target is a distance covered in a specific time, because the whole point is teaching your body a pace it can hold at a specific race intensity. Time the effort and the distance drifts with fatigue; time the distance and the pace stays honest. That's why interval running sessions are written as "6 ร 800m in 3:15" rather than "6 rounds of 3 minutes hard."
Step 1 โ Work out your target pace
Start from a real result, not a hope: a recent 5K or 10K time, or a time-trial you trust. From that, per-lap splits fall out directly. The table below assumes a standard 400m track.

These are 5K race pace splits โ a fair anchor for endurance-focused interval work. Sharper, shorter reps (300m, 400m) are usually run faster than 5K pace, closer to current mile or 3K pace, because the shorter distance can absorb more speed without wrecking the recovery. As a rule of thumb: run 400m reps 3โ6 seconds per lap faster than your 5K split, and 800m reps 1โ2 seconds per lap faster.
Step 2 โ Choose a session structure that matches the goal
The distance of each rep determines what quality you're training. Longer reps with shorter relative recovery build lactate threshold and endurance; shorter reps with fuller recovery build raw speed and running economy.

Step 3 โ Get the recovery right
Recovery is not dead time; it's the variable that determines what the session actually trains. Two runners doing 6 ร 800m at identical pace but different recoveries are doing different workouts.
- Jog recovery (walking or light jogging for a set time or distance) keeps blood flowing and is standard for most quality sessions โ it's harder than standing still but produces a more race-realistic adaptation.
- Full/standing recovery lets heart rate drop further, which lets you hold a faster pace on the next rep. Used for pure speed work where the point is the velocity, not the fatigue resistance.
- Fixed-time recovery (e.g. always 90 seconds, regardless of how the rep felt) is the easiest to set up and the most common in structured plans โ it's what most interval timers and the sessions in the table above assume.
A useful diagnostic, borrowed from Tabata pacing but just as true on the track: if your last rep is more than a small percentage slower than your first, the session started too fast for the recovery it was given. Either the recovery needs to be longer or the target pace needs to come down โ not both fixed at once.
Step 4 โ Set the clock once, run the whole session hands-free
You have two timing jobs during an interval session, and they're different tools:
- Recording the rep โ a stopwatch with laps lets you press once per rep and read every split afterwards, which is how you actually check the fade pattern in the chart above instead of guessing.
- Enforcing the recovery โ a fixed-time recovery is exactly what an interval timer is for: set your rep count and recovery duration once, and it counts down and announces "go" out loud, so you're not glancing at a watch while trying to hit a mark.
For sessions with a fixed recovery time (most 400m and 300m work), the interval timer alone will run the whole thing. For pace-critical distance work like Yasso 800s, pairing lap splits on the stopwatch with a recovery countdown gives you both the record and the discipline.
Common mistakes
Starting the watch late
Start the clock the instant you push off the line, not when you feel "ready." A half-second of hesitation repeated across 8 reps quietly rewrites your whole session's data.
Pacing off feel instead of the split
Effort feels dishonestly easy on rep one and dishonestly hard on rep six, even at an identical pace. Trust the number on the watch over the number your legs are reporting, especially early in a session.
Cutting the recovery short because you feel fine
The recovery duration is part of the prescription, not a suggestion. Finishing recovery early and starting the next rep changes the workout into something else, usually harder than intended and closer to overtraining than to the plan.
Ignoring wind and curves
A headwind on the back straight can cost several seconds a lap that has nothing to do with fitness. If splits are consistently off in one direction on a windy day, that's weather, not form โ don't chase the number into a bad pace.
A sample session, worked through
Runner with a 22:00 5K (4:24/km pace) doing 6 ร 800m for threshold work:
- Target 800m split: roughly 3:28โ3:31 (slightly faster than flat 5K pace, per the table above)
- Recovery: 2:30 jog between reps, fixed
- Total session: 6 reps ร (3:30 + 2:30) โ 36 minutes of work, plus warm-up and cool-down
- Success check: rep 6 within 3โ4 seconds of rep 1. Wider than that, ease the pace back next time.
The short version
Derive your target splits from a real recent race time, not a hopeful guess. Match the rep distance to what you're training โ short and fast for speed, longer with race-pace rhythm for threshold. Fix the recovery and keep it fixed for the whole session. Record every split on a lap stopwatch so fade is visible, not just felt, and let a timer enforce the recovery so pacing discipline doesn't depend on willpower with your heart rate at 170.
